Sit down on a bench/chair and put a dumbbell on the floor between your legs. Grab the top of the dumbbell like a package with your fingers on the bottom and palms hovering an inch above. Grip hard so the top of dumbbell touches your palm and repeat. For maximum forearm/trap gains, keep your shoulders rolled forward and place your arms against the insides of your legs - keeping your forearms pressed into your legs stabilizes your arms and allows you to grip harder.

Start doing bicep curls with an EZ curl bar, and then mix in some reverse curls too. Low weight, perfect form, slow, strict, controlled, and high reps. Forearms will blow up.

Then at the end of your workout do some wrist curls and see how your forearms aren't fatigued and can still do a ton of work.

Secondary gains are not good compared to targeted gains.

This depends on genetics. I double overhand 455, and mixed grip 585. My forearms are much nicer after doing dedicated forearm work for them.

Deadlifts only train the forearms isometrically. You need concentric and eccentric work if you want real gains.

buy a wrist roller and do sets until failure, three times. make sure you alternate the way you're rolling your wrists. deadlifts are a meme. farmer's walk also probably works.

Now I don't deadlift and I have 14.5" forearms cold flexed by just doing curls and pullups.

Strength training is a stupid shit meme.

Forerams have a lot of functionality, you can train them by twisting your hand closed or by twisting it open, you can also train it by just opening and closing your hand, curling your hand to the sides or forwards and backwards, or by just holding heavy things with your grip(worse method for growing forearms though cause isometric is very ineficient).

There's nothing difficult in towel pullups, and it's still not enough work to properly train your forearms.

I used to bench around 140kg and my wrists and forearms were tiny. I didn't do deadlift back then and not much rowing either, mostly just squat and chin-ups and bench and back extensions and sometimes something like dips, OHP, curls, 1-arm DB rows etc.
Wrist size is genetic and not trainable. I'm a wristlet and when I benched 50kg my wrists were exactly the same as when I benched 140kg.
