How much cardio is good to maintain a healthy heart but not killing gains? Running 1 mile burns 100-200 calories, so do I just compensate with more food?

Also should I cut out sugar (besides milk) and caffeine?

Sugar yes, carbs in general no.
Also cycling is best cardio, try riding an hour or so a few times per week and you`ll see quite a difference pretty soon.
