So according to some PTs knee pain occurs due to tight quads, so they recommend foam rolling the quads. I say screw foamrolling and just due leg curls since it strengthens the knee flexors and basically stretches the quads. But before that probably just lower the volume/sleep/eat

normal as in it happens all the time, yea try to avoid it by controlling descent and managing volume/intensity better
flooding the area with blood is usually what helps, so you're right about leg curls but also things like sissy squats and very light high rep squats. Blood flow through injured areas is important, it's basically why BFR is a thing. We are born of the blood, made men by the blood.
I guess that means your first pull sucks. Luckily you can fix that.

the fix for basically every technical error is to do lots of reps at a manageable weight, and watch how yours differ materially from people who do it right
