Warmup most likely (7mph run).

I only cap out at >200 when I do 12mph sprint with incline.
I probably did something like....

Cardio warmup- Walk for 3min 4mph
Muscle warmup - run for 2min at 5mph, run for a 1 min at 7mph
recovery - walk 10mins at 4mph
Max effort- run 12mph for as long as possible (~2-3min) with incline. Decrease incline when can no longer sustain. Continue running until reaching limit, decrease speed to 10mph. Decrease speed to 8. Decrease speed to 7. Decrease speed to 5. (Over the course of that HR spike).
Recovery - walk 4mph for as long as needed for HR to go down.

Watch kinda sucks because it loses ability to read when I get really sweaty.


For me...I've noticed that it's never a good idea to go from balls to the wall max effort to just NOTHING (i.e. hop off the treadmill).
You'll actually feel alot better gradually increasing and likewise decreasing heart rate during HIIT.


I only do max effort sprint maybe once a week.
It's too stressful on body (cardio, joints, bones/shins, and muscles). One good session is enough to keep my cardio gainz going...it needs rest days as well.

For my usual cardio and conditioning, I usually just powerwalk 3.5-4mph at various inclines.
That got too easy, and I wanted I save time so I recently added in carrying dumbbells while I walk.
The endurance/cardio gainz has been insane, especially given how low impact it is.

I usually get home and catch myself browsing Jow Forums on phone instead of going to gym. So I've made a habit of telling myself "you can browse internet while on the treadmill during warmup".

The last time I went easy and did treadmill without carrying weights (shoulders/back already spent..rest day).I set speed to 3.5mph max incline (15) and browsed Jow Forums until I get tired like usual.

15min in and I was still just browsing internet casually on phone @ max incline.

Since then, I atleast started wearing 5lb ankle weights on wrist so that holding phone up itself takes effort (free gainz)

Honestly...the secret to unlocking more cardio and strength/endurance gainz on treadmill...

Get your walking speed up as fast as possible. Walking can be done for hours on end without impacting body very much.

If you feel pain in legs from walking...that's probably muscle sorenss from lactic acid not shins/tendon pain and nothing to be concerned about.

You gotta develop these muscles the same as all others....by pushing it.

Speed walk (4-4.5mph) for long distances .
Add incline.
After that, add weight.

In between runs/sprints, keep walking.
I like to look at the white lines on my treadmill and the ones next to me to guess what speed people around me are at before looking at their screen.
I often find myself walking faster than some are jogging.

To me...
Running/jogging uses different muscles and endurance than walking.
I alternate between the two without rest.

Also, walking incline seems to use different muscles than walking 0 incline.
When I walk incline, it engages my glutes more.
I do 225lb barbell hip thrusts and stairmaster atlest 2x a week....so drawing from glute strength actually makes it easier. It's like a free energy reserve.

Alot of people seem to think that incline is "harder". It takes a bit more cardio work, but in terms of muscle...you can get alot more power out by engaging glutes.

Overtime this trains your cardio system and makes it more efficient at pulling power from glutes.

When you are walking at 0 incline at 4mph and you think you cant do anymore and about to lower speed...just say "fuck it" and raise the incline to 15. You'll be surprised at how it feels.

I have an abnormally high red blood cell count, and vo2 max, so mines always 35-40. If it weren't for my feet issues (they can't handle heavy volume) I'd be an elite middle distance runner. but I had to settle to be an almost elite 400m sprinter instead.

I used to do 120bpm just by standing up when I was severely underweight/malnourished.
